Eat Fat on Purpose

Fat is not the enemy, and it is not a free pass.

Fat is a powerful and often misunderstood macronutrient: structure, signal, satiety, flavor, and calories. I build around high-quality fats, but I want them used on purpose, in known amounts, after protein, plant diversity, and carbohydrate fuel have already been accounted for.

The biggest mistake in the fat conversation is treating fat as one thing. The same word gets used for olive oil on lentils, walnuts after dinner, avocado with eggs, salmon, butter, cheese, coconut oil, fries, donuts, pastries, chips, and snack cakes. That is too crude to be useful, and it leads people into two bad reflexes: fear every fat gram, or treat fat as permission because the carb is always the villain.

I do not coach either reflex. I want the better question: what kind of fat, in what amount, inside what diet, for what person? Industrial trans fats do not belong. Quality whole-food and Mediterranean-style fats can be valuable. Saturated fat may need to move up or down based on labs and risk. Ultra-processed foods that combine fat with refined carbohydrate are a different problem than olive oil on vegetables or nuts in a measured bowl.

This piece sits in the macro sequence that started with The Protein Floor and continued with Carbs Are Fuel, Not Religion. Protein protects the structure. Carbohydrates cover food diversity, phytonutrients, fiber, training, and energy needs. Fat is where discernment matters, because it can either be one of the best tools in the diet or one of the easiest places for a good diet to drift.

Eat quality fat, on purpose, in known amounts, inside a well structured diet.

Start with the fats I do not negotiate with

Industrial trans fats have no place in a longevity-oriented diet. That is one of the few places in nutrition where I am comfortable being that direct.

I am not talking about chasing trace naturally occurring trans fats out of every whole-food dairy or meat decision. I am talking about industrial trans fats and partially hydrogenated oils, the kind created to make processed foods shelf-stable, cheap, and profitable. There is no longevity-oriented reason to include them, and this is not where I look for balance. I look at the label and move on.

That directness matters because the rest of the fat conversation is more nuanced. Extra-virgin olive oil, salmon, walnuts, butter, cheese, coconut oil, fried foods, and pastries do not belong in one simple bucket. Trans fat is the cleanest line. After that, the work becomes quality, dose, food form, and individual response.

Food form matters before macro category

Olive oil is not the same problem as a donut.

That sentence is obvious once you see it, but it is the distinction that gets lost when people argue about fat as a macro. Avocado is not the same problem as a pastry. Walnuts are not the same problem as a bag of chips. Salmon is not the same problem as fries. Those foods can all contain fat, but they do not send the same food signal.

The modern trap is often not fat alone. It is fat plus refined carbohydrate plus salt plus texture plus convenience plus repeatability. It is the donut, the pastry, the chip, the cookie, the ice cream, the snack cake, the fast-food side, the bar that acts like candy, and the product engineered to keep the hand moving. That combination delivers energy quickly, tastes good immediately, requires no preparation, stores well, and comes in portions that do not look like portions.

Then fat gets blamed as if it acted alone. I do not see it that way.

A salad with olive oil, beans, vegetables, herbs, and fish is a higher-fat meal compared with what many people were taught to eat. I have no problem with that pattern. A donut is a different conversation. The coaching mistake is treating both as the same because both contain fat.

The fats I build around

The fats I build around are mostly whole-food and Mediterranean-style fats, and this is where I am comfortable being more positive. I am not trying to keep fat as low as possible. I am trying to choose fats that help feed the body, improve the meal, and make the whole diet easier to live with.

Extra-virgin olive oil is the obvious one. I like it on vegetables, salads, fish, chicken, beans, lentils, grains, and almost anything that needs a finish. I am not using it because I think olive oil is magic. I am using it because it helps build a pattern I can actually keep eating.

Nuts are next. Walnuts, almonds, pistachios, macadamias, pecans, and other nuts can be high-value calories when the amount is known. They bring fat, minerals, fiber, plant compounds, and satisfaction. They also disappear fast if eaten straight from the bag, which is why I measure them.

Avocado is useful for the same reason. It can turn a plate from lean and sharp into complete and satisfying. Fatty fish belongs here too. Salmon, sardines, anchovies, trout, and similar fish bring fat with a different profile than most land-animal fats. I will do a separate omega-3 piece because that topic deserves its own treatment, but for this article the simple point is enough: fatty fish is one of the fats I want in the pattern, not a loophole food I tolerate.

Olives, seeds, and small known amounts of dark chocolate can also fit. These are not identity foods. They are tools. When they are used well, they make the plate better.

Fat is a tool, not just energy

Fat is energy dense, but it is not just energy. It is part of cell membranes. It is involved in signaling. It helps the body absorb fat-soluble nutrients. It slows digestion and changes the way a meal feels. It carries flavor. It can make vegetables, legumes, fish, chicken, and grains more satisfying.

That last point matters more than people think. Adherence is often engineered, not wished into existence. If the meal is dry, bland, and built around restriction, the person eventually rebels against it. If the meal is protein-forward, plant-rich, well seasoned, and finished with the right fat, the same person may feel like they are eating well instead of dieting.

Flavor is adherence. And adherence is the difference between a 40-day diet and a 40-year diet.

That is why I do not talk about fat only as a calorie problem. Calories count, but food has to work as a human system too. A diet that looks perfect on paper and feels punishing at dinner is not an optimized diet. It is a countdown.

Known amounts are the discipline

For the quality fats I build around, the main reason I measure them is not fear. It is calorie density. Fat carries roughly twice the energy per gram of protein or carbohydrate, and that is not a flaw. It is one of the reasons fat is useful. It lets a person round out calories without constantly adding more volume, starch, or sweet fuel.

But invisible calories are still calories, so I like measuring fat more than most people expect. Measure the olive oil. Portion the nuts. Decide whether the avocado is a quarter, a half, or the whole thing. Pick the chocolate dose before eating it. Know whether the dressing is a garnish or a meal-sized calorie source.

This is not diet-culture punishment. This is how I keep a higher-fat diet honest. If someone wants to eat more quality fat, I am open to that. But the phrase quality fat does not suspend energy balance. It just means I am more interested in those calories than I am in more processed snack carbohydrates.

Fat is one of the easiest places for a good diet to drift, not because good fat is bad, but because a little can become a lot before the brain registers it. A tablespoon of olive oil is a tool. A blind pour is a guess. A handful of nuts can be a smart addition, but the bag in front of the television is not a plan. Dark chocolate can be a useful finish, while a bar eaten unconsciously is just more calories wearing a health halo.

That is where respect shows up.

Where carbohydrates end and fat begins

I am not anti-carb, and I am not low-fat. I want each macronutrient doing the job it does best.

Protein protects the structure of the body. That is why I secure it first. Carbohydrates have real jobs too: fruits, vegetables, legumes, fiber, phytonutrients, food diversity, training, hard physical work, and the starches or whole grains that fit the person. Once those jobs are covered, I do not keep adding carbohydrates just because the calorie budget is open.

That is where my bias shifts toward fat. If a person has enough protein and enough useful carbohydrate for plant diversity, fiber, phytonutrients, training, and daily activity, then the next calories do not need to come from another pile of starch or another snack carbohydrate, especially not from refined, low-fiber, easy-to-overeat carbohydrates that bring energy without much else.

In that situation, I would usually rather see the diet rounded out with high-value fats: extra-virgin olive oil on vegetables, walnuts or almonds measured into a bowl, avocado with eggs or fish, salmon instead of another dry lean protein meal, olives in a salad, seeds on yogurt, or a small amount of dark chocolate after dinner.

That is not a universal macro law. It is my coaching judgment. Some people feel better with more carbohydrate. Some need less fat because of calorie targets, digestive tolerance, gallbladder or pancreatic issues, lipid response, medication context, or medical guidance. Some athletes need more carbohydrate around the work. Some people need a lower-fat phase to reduce calories more comfortably. That is why I do not hand everyone one macro split.

But my bias is clear. After protein is covered and carbohydrates are allocated for food diversity and energy needs, I would rather fill flexible calories with quality fats than keep raising carbohydrates for no clear reason.

The fats I watch

There is a difference between the fats I build around and the fats I watch.

I do not use saturated fat as a morality test. I use it as a lab-responsive lever. Butter, heavy cream, large cheese loads, coconut oil, high-fat processed meats, and fatty cuts of meat are not the same coaching object as extra-virgin olive oil, walnuts, salmon, or avocado. Some of those foods may fit in some diets. Some may not. The answer depends on the person, the dose, the rest of the diet, ApoB, LDL-C, insulin resistance, body composition, family history, and physician-guided risk context.

I am not trying to make people afraid of every gram of saturated fat, and I am not pretending it is invisible. That is the middle lane.

The quality fats I build around mostly need measurement because they are calorie dense. The fats I watch need a wider lens because labs and cardiovascular risk can matter. That is not a contradiction. It is what discernment looks like.

The Mediterranean pointer

I wrote more about moving a real American diet toward a Mediterranean and blue-zone-inspired pattern in The Engineered Mediterranean Diet. I do not need to re-cover that whole article here. The point for this piece is narrower: a serious longevity diet does not have to be low fat, and the best examples I lean on are not dry, joyless plates.

They are vegetables with olive oil. Beans with olive oil. Fish with olive oil. Nuts. Herbs. Lentils. Tomatoes. Greens. Fruit. Food that tastes like somebody meant to eat it.

I use blue-zone language as a clue, not as a clinical trial. The useful lesson is not that fat disappears. It is that fat shows up differently, usually connected to whole foods and traditional meals rather than as a background stream of industrial snacks, fried processed foods, packaged desserts, and refined carbohydrate delivery systems.

That is the model I am interested in. Not fat fear. Not fat permission. Fat discernment.

The point is not low fat. The point is wise fat.

I want this to be plain because the old low-fat reflex is still alive. I am not trying to build a low-fat diet. I am trying to build a well structured diet where fat earns its place.

Quality fat rounds out the system with structure, satiety, flavor, and calories that make the diet easier to live with. That is why I choose it carefully, measure it honestly, and use it on purpose. And when the choice is between more empty fuel and high-quality fat inside a well built diet, I know where I usually want those calories to go.

Evidence

Highest evidence grade in this article: B · Strong

  • Industrial trans fat avoidance: B · Strong. Industrial trans fats and partially hydrogenated oils have no place in a longevity-oriented diet. The WHO guideline recommends keeping trans-fatty acid intake below 1% of total energy and replacing trans fats with unsaturated fats, to reduce the risk of cardiovascular disease. This supports a firm avoidance rule for industrial trans fats. It does not mean readers need to chase trace naturally occurring trans fats out of every whole-food decision.
  • Fat quality and replacement context: C · Moderate. WHO guidance supports the idea that both fat quantity and fat quality matter, that fats should primarily be unsaturated, and that saturated and trans fats should be replaced with polyunsaturated fats, plant-source monounsaturated fats, or carbohydrates from naturally fiber-containing foods. This supports discernment, not fat fear. I do not treat WHO's public-health total-fat ceiling as a universal coaching ceiling for every optimized individual.
  • Mediterranean-style fat pattern: C · Moderate. Cochrane defines Mediterranean-style diet interventions as requiring both a high monounsaturated-to-saturated fat ratio, often through olive oil and/or tree nuts, and high intake of plant-based foods such as fruits, vegetables, and legumes. The review found low-to-moderate-quality evidence, including a stroke signal in PREDIMED but ongoing uncertainty for other clinical endpoints. This supports a Mediterranean-style, quality-fat pattern, but it does not prove that one higher-fat macro allocation is best for every person.
  • Nuts and cardiometabolic risk: C · Moderate. Aune et al.'s systematic review and dose-response meta-analysis of prospective studies found higher nut intake associated with lower risk of coronary heart disease, cardiovascular disease, total cancer, and all-cause mortality. Because this is prospective observational evidence, it supports nuts as a high-value fat source inside a whole-food dietary pattern, not a causal guarantee for every individual.
  • Ultra-processed fat-plus-carbohydrate delivery systems: C · Moderate. Hall et al.'s inpatient randomized crossover trial found greater ad libitum energy intake and weight gain during an ultra-processed diet compared with an unprocessed diet, even when presented diets were matched for calories, sugar, fat, fiber, and macronutrients. Monteiro et al. describe ultra-processed foods as industrial formulations built from food substances and additives, designed for convenience, long shelf life, branding, and hyper-palatability. Together, these support distinguishing olive oil, nuts, avocado, and fish from engineered foods that combine fat, refined carbohydrate, salt, texture, and convenience.
  • Chris's practice judgment. After the protein floor is met and carbohydrates are allocated for plant diversity, fiber, phytonutrients, food enjoyment, and energy needs, I generally prefer adding high-quality fats in known amounts rather than continuing to raise carbohydrates with low-nutrient fuel. This is my coaching judgment, not a universal macro law.
