Carbs Are Fuel, Not Religion
Protein is the floor. Carbohydrates move with the work.
I do not put carbohydrates in the same category as protein. Protein is the floor I protect. Carbohydrates are a lever I move with the work. The body can make glucose and can run heavily on fat, but that does not make carbohydrate useless, dangerous, or morally suspect. It makes carbohydrate conditional. The better question is not high carb or low carb. The better question is what kind, how much, when, and what work it is supposed to fuel.
I do not coach carbohydrates as good or bad.
I coach them as fuel.
That sounds simple, but it changes the whole conversation. A lot of nutrition arguments start in the wrong place. One camp treats carbohydrates like poison. Another treats them like clean energy you can pour in without consequence. I think both miss the better question.
What is this carbohydrate doing?
Is it fueling a hard ride, a heavy leg day, a long hike, a game, or a physically demanding day? Is it bringing fiber, potassium, polyphenols, resistant starch, or food for the gut? Or is it background food, eaten because it is there, soft, salty, sweet, easy, and engineered to keep the hand moving?
Those are different things.
A potato is not a soda. Beans are not a sleeve of cookies. A gel at hour three of a ride is not the same as a pastry at a desk. They may all sit under the word carbohydrate, but they do not send the same signal, solve the same problem, or carry the same cost.
That is why this piece comes after The Protein Floor.
Protein is the floor. Carbohydrates are the lever.
This is the next layer after the floor
In the Meals pillar, I stabilize the floor first. Enough protein. Mostly whole foods. Fewer processed and ultra-processed defaults. Hydration. A basic calorie structure that fits the goal. A pattern the person can repeat.
Then I start tuning.
Carbohydrates are one of the first levers I tune, because they are powerful. They can improve performance, recovery, training quality, food enjoyment, fiber intake, and adherence. They can also become the easiest way to overfuel a body that is not doing enough work to use them.
That is the tension.
A lot of people want a rule that saves them from thinking. Never eat carbs. Always eat carbs. Eat them only in the morning. Eat them only at night. Eat them only if you earned them.
I do not like any of those as a universal frame.
I prefer this: match the carbohydrate to the work.
That is a T2 move. It assumes the floor is already mostly in place. It is not the first thing I fix when someone is under-eating protein, living on ultra-processed food, drinking sugar, skipping movement, and sleeping badly. But once the basics are stable, carbohydrate becomes one of the cleanest ways to personalize the diet.
You do not technically need dietary carbohydrate. That does not settle the question.
I am comfortable saying this, with the right boundary: in the narrow essential-nutrient sense, dietary carbohydrate is not required in the same way essential amino acids and essential fatty acids are required.
The body knows how to keep glucose available. The liver stores glycogen. When liver glycogen runs low, the liver can make glucose from amino acids and glycerol. The body can also run heavily on fat and, in lower-carbohydrate states, ketones.
So no, I do not believe every human needs to eat carbohydrate every few hours to survive, think, or function.
But that is not the same as saying carbohydrates do not matter.
Survival is not the same as performance. Getting through a day is not the same as asking the body to train hard, climb hard, sprint, lift, compete, recover, and repeat. The question in Balanced Longevity™ is not only whether the body can run. It is whether the body is being fueled intelligently for the life you are asking it to live.
A diet can be technically survivable and still be underfueled for the work.
That is where carbohydrates earn their place.
The century rides taught me both sides
I learned this on the bike long before I had language for it as a coach.
I have ridden century rides both ways.
I have done them fully carbohydrate-fueled, with the kind of plan where fuel comes in like clockwork. Not just at the rest stops. On the bike. Every thirty minutes. Gels, drink mix, dextrose preparations, whatever the day called for. That version feels sharp. Climbs can feel punchier. Surges are easier. If the fueling is right, the system can burn hot for a long time.
I have also ridden a hundred miles fat-adapted.
That was a different machine.
On one of those rides, I ate once at the fifty-mile stop: some nuts, a little fruit, a few light savory snacks. Then I kept going. No constant feeding schedule. No steady drip of sugar. I rode like a diesel engine. The pace was consistent. I was not launching breakaways. I was not snapping over climbs. But I also did not get that sudden hollow weakness halfway into a climb, the feeling that the lights just dimmed.
Both rides were possible.
That matters.
Fat adaptation is not imaginary. It can create a steady, durable engine. Carbohydrate fueling is not weakness. It can make the same engine burn hotter. The mistake is turning either one into a religion.
That is why I personally use a hybrid approach. For cardio and endurance work, I often train fasted or lightly fueled on purpose. I like the metabolic flexibility of being able to burn fat and work without constant feeding. But when the goal is performance, I am not afraid to fuel. Some days that means constant carbohydrate to keep the stores topped up. Other days it means occasional refeeds when the ride provides them.
I am not talking about fasted weightlifting here. Heavy resistance training is a different question, with different demands, safety considerations, and goals for muscle retention and growth. That deserves its own article. In this piece, when I talk about fasted training, I mean cardio and endurance work.
The body should be able to do both.
Carbohydrates are fast fuel
Fat is a tremendous fuel source. The body stores a lot of it, and lower-intensity work can run beautifully on it. That is the diesel engine.
Carbohydrate is different.
Carbohydrate is fast fuel. It stores as glycogen in muscle and liver. When intensity rises, the body leans harder on blood glucose and muscle glycogen. That is one reason climbs, intervals, repeated sprints, and hard cycling are so sensitive to carbohydrate availability.
This is not internet mythology. It is basic exercise physiology. As intensity rises, the rate of muscle glycogen use rises. During exercise above roughly moderate intensity, blood glucose and muscle glycogen become primary fuels. When liver glycogen runs low, the liver can make glucose, but that production is limited and does not keep pace with exercise glucose removal when demand is high.
That is the practical point.
The harder the work, the more carbohydrate has a job.
At the sharp end of endurance sport, carbohydrate is treated like a system variable. It is not casual. Athletes and support teams think about how much carbohydrate can be absorbed, what mix of glucose and fructose works, when to start, how to avoid the gut shutting down, and how to keep output high late in the event. That does not mean a normal person should copy a professional cyclist's fueling plan. It means the principle is real: if you want to burn hot, the body often needs fast fuel.
The issue is context.
A gel during hour three of a hard ride may be exactly the right tool. The same gel at a desk because lunch was boring is probably not.
The problem is not the potato
The problem is not the potato.
The problem is not oatmeal. It is not berries. It is not lentils, beans, rice after a hard workout, sourdough with a real meal, fruit before a ride, or a sweet potato next to protein and vegetables.
The problem is the modern carbohydrate environment.
Modern food can deliver refined starch, sugar, fat, salt, flavor chemistry, low fiber, soft texture, and high energy density in a form that makes overeating almost frictionless. That is not a moral failure. It is an engineered environment.
Ultra-processed foods are not just foods with a little processing. Almost all food is processed in some way. Olive oil is processed. Yogurt is processed. Frozen berries are processed. That is not what I am talking about.
Ultra-processed foods are industrial formulations. They often contain ingredients rarely used in a home kitchen, plus additives designed to make the final product more appealing. They are built for shelf life, convenience, branding, repeat eating, and hyper-palatability.
That is where carbohydrates and fats become especially easy to overeat together.
Sugar alone can be overdone. Fat alone can be overdone. But many of the foods people struggle with most combine refined carbohydrate and fat in a way that short-circuits normal meal boundaries: chips, pastries, cookies, snack cakes, sweetened cereals, frozen desserts, fast-food sides, and refined snack foods. They are easy to chew, easy to swallow, calorie dense, low in fiber, and hard to stop.
That does not mean every processed food is poison. I do not use that language. It also does not mean carbohydrate alone caused the disease burden of the modern world. Metabolic dysfunction is not a one-macronutrient story.
But I will say this plainly: a constant background stream of refined and ultra-processed carbohydrates is one of the easiest ways to disconnect energy intake from work.
That is where weight, glucose, triglycerides, appetite, and adherence can start moving in the wrong direction.
The kind of carbohydrate changes the signal
When people ask me whether carbs are good or bad, I usually want to ask what carbohydrate they mean.
Beans are carbohydrates. They are also protein, fiber, minerals, polyphenols, and food for the gut.
Berries are carbohydrates. They are also fiber, color, and polyphenol chemistry.
Oats are carbohydrates. So are lentils, potatoes, sweet potatoes, fruit, whole grains, farro, barley, wild rice, sourdough, protein-enhanced pasta, legume pasta, and cooked-and-cooled starches.
Those are not the same coaching object as liquid sugar, candy, pastries, refined chips, low-fiber crackers, snack cereal, and desserts that were designed to be eaten past fullness.
This is why I care about carbohydrate quality more than carbohydrate identity.
Whole-food carbohydrates usually come with structure. They take time to chew. They bring water, fiber, volume, micronutrients, and a satiety signal. They tend to live inside meals.
Ultra-processed carbohydrates often do the opposite. They compress energy. They remove friction. They make the hand-to-mouth loop faster. They are easy to eat while distracted, and they often show up without enough protein, fiber, or food structure around them.
That distinction matters more than the label carb.
Match the carbohydrate to the work
Here is the coaching frame I like.
On lower-work days, keep carbohydrates mostly whole and quieter: vegetables, legumes, berries, fruit as it fits, and smaller portions of starch if the day does not ask much from the body.
On normal training days, use real starches with meals and place more of them near the work: potatoes, rice, oats, fruit, whole grains, beans, lentils, sourdough, or pasta that fits the overall pattern.
On high-output days, carbohydrate can get more deliberate. A long ride, a hard interval session, a race, a long hike, a tournament, or a demanding physical workday may justify faster carbohydrates before, during, or after the effort. That is where gels, dextrose, sports drinks, or other processed carbohydrate tools can have a place.
The key word is tools.
I do not want someone using race fuel as a snack identity. I also do not want someone afraid to use race fuel when the event actually calls for it.
A hammer is not bad because you do not use it at dinner. A gel is not bad because you do not need it while answering email. Tools are judged by the job.
That is the whole carbohydrate conversation.
What work is this fueling?
Use timing before fear
Before I turn someone low carb, I usually want to fix timing, structure, and quality.
Put protein on the plate. Put plants on the plate. Put the starch inside the meal instead of letting refined carbohydrate become the meal. Place higher-carbohydrate foods closer to training or physical work. Walk after the biggest meal when that fits. Do not drink sugar as a default. Do not graze on processed starch while pretending it does not count because the bites are small.
This is not about earning food.
I do not like that frame. You do not need to suffer before you are allowed to eat a potato.
It is about matching physiology.
Carbohydrate usually behaves better when it has context: protein, fiber, fat, movement, and a reason to be there. The same rice can be very different next to protein and vegetables after a workout than it is as a giant refined-carb base under a low-protein meal eaten at midnight.
Again, the question is not whether carbs are good or bad.
The question is whether they have a job.
Where low carb gets something right
Low carb gets something important right.
It teaches people that constant carbohydrate is not required. You can function without eating every few hours. You can build a body that is better at using fat. You can stop confusing hunger with the crash that comes from riding a sugar loop all day.
For some people, lower carbohydrate intake can be a useful strategy. It may fit appetite, glucose control, food preferences, or a season of fat loss. Some people genuinely feel better there. I do not need to take that away from them.
I just do not want low carb to become a fear reflex.
The version I like is metabolic flexibility, not carbohydrate avoidance as an identity. I want a body that can do cardio and endurance work fasted and still compete fueled. I want a body that can burn fat for steady work and use carbohydrate without drama when the work gets hard. I want the person to choose the lever instead of being ruled by it.
My personal line is full-time extreme keto as a permanent identity, especially when it crowds out fruit, vegetables, legumes, and the Mediterranean-style foods I want in the pattern. I draw that line for myself. I do not require every client or reader to draw it in exactly the same place.
But I do ask for honesty.
If low carb is helping your markers, your appetite, your body composition, your training, your mood, and your food quality, that is data. If it is making you afraid of berries, unable to train hard, socially brittle, constipated, and proud of avoiding plants, that is data too.

Choose the tool that works for the body in front of you.
The practice rule
Here is the rule I would give most people after the protein floor is stable:
Use carbohydrates with intent.
That means fewer liquid sugars and fewer ultra-processed carbohydrate defaults. It means more whole-food carbohydrates with fiber and structure. It means more carbohydrate when the work is high, less when the work is low, and more care when labs, glucose, appetite, or body composition are telling you the current pattern is not working.
If you have diabetes, use glucose-lowering medication, have a history of disordered eating, or are dealing with a medical condition that changes how you handle food, make those decisions with your healthcare team, not from an article.
It also means not being dramatic about it.
A person can eat plenty of carbohydrates and be metabolically healthy if the food quality, energy balance, muscle, movement, sleep, and labs support it. A person can eat fewer carbohydrates and be metabolically healthy if the diet remains nutrient-dense and does not become a war against fruit, beans, and vegetables.
The point is not to join a camp.
The point is to build a system.
Protein is the floor.
Carbohydrates are fuel.
Not religion.
Evidence
Highest evidence grade: C · Moderate
- Carbohydrate as performance fuel: C · Moderate. The physiology is strong: muscle glycogen use rises with exercise intensity, blood glucose and muscle glycogen become primary fuels above roughly moderate intensity, and carbohydrate intake can support performance and recovery. I cap this at C because the practical dose depends heavily on sport, intensity, duration, training status, gut tolerance, and goal, and this article uses a sports-nutrition review rather than a single outcome-specific guideline for every reader.
- Carbohydrate production without dietary carbohydrate: C · Moderate. The DRI report establishes carbohydrate reference intakes, and the glycogen review explains the 130 g/day carbohydrate RDA as tied to brain glucose use. The same review explains that the body can keep blood glucose available through liver glycogen and gluconeogenesis from amino acids and glycerol when liver glycogen is low, but that this production is limited and cannot keep pace with glucose removal during exercise. That is why I separate survival physiology from performance fueling.
- Train-low and fat-adapted endurance strategies: C · Moderate. Sports-nutrition review evidence supports the idea that low-carbohydrate or fat-adapted states can increase fat oxidation and spare glycogen at moderate intensity, while also warning that fat loading can impair carbohydrate oxidation and higher-intensity performance. This supports my hybrid practice judgment for cardio and endurance work, not a universal keto recommendation and not a recommendation to lift weights fasted.
- Carbohydrate quality: C · Moderate. WHO guidance emphasizes carbohydrate quality, including naturally fiber-containing sources such as whole grains, vegetables, fruits, and pulses, plus adequate fruit, vegetable, and fiber intake. This supports a quality-first approach but does not define one perfect carbohydrate dose for every person.
- Ultra-processed food and excess intake: C · Moderate. A short inpatient randomized crossover trial found that adults ate about 500 more calories per day and gained weight during an ultra-processed diet compared with an unprocessed diet, even though the presented diets were matched for calories, sugar, fat, fiber, and macronutrients. This supports caution around ultra-processed food environments, but it does not prove carbohydrate alone caused the effect.
- Ultra-processed food identification and food engineering: practice context. The NOVA identification paper is a commentary, so I use it for definition and description, not as clinical-outcome proof. It supports the description of ultra-processed foods as industrial formulations designed for convenience, shelf life, branding, and hyper-palatability.
