The Long Burn
The aerobic base is the half of your Movement floor you build slowly and keep for the rest of your life. Here is how to find it and what the evidence really supports.
Zone 2 is sustained, conversational aerobic effort, and its value is the base you build slowly and keep, not any single hard day. It is the aerobic half of your Movement floor, and it pairs with lifting rather than replacing it. Find it by the talk test, hold it honestly, and pick a modality your joints will still tolerate in twenty years. My coaching target is three to four sessions a week, though the data says the floor that moves the needle is much lower than that. The best reason to do it is the one nobody puts on a graph: it is sustainable enough that you will actually keep doing it, for the rest of your life.
This is the aerobic half of your Movement floor, and it is the half most people either skip or overcomplicate. I am going to keep it simple. I will tell you what Zone 2 is, how to find it without a lab, how much you actually need, and one small lever, training it fasted, that can pay off in ordinary life. I will also tell you where the evidence is strong and where my own conviction runs ahead of it, because it does, and you deserve to know which is which. What I will not do is sell you Zone 2 as a cure, or hand you a heart-rate number and pretend it is a law. And I will not tell you to do cardio instead of lifting. You need both. Think of your body as one hybrid powertrain: a combustion engine for the long haul, running on fat, and an electric motor for the short, hard bursts, running on stored carbs. Two components of one engine, and you cannot run on half of it. This piece is about the combustion engine.
Here is the principle, stated plainly. Zone 2 is sustained, conversational aerobic effort, and the point of it is the base you accumulate, slowly, over years. Not the hard day. The base.
What Zone 2 actually is
Zone 2 is the low, sustainable end of aerobic work. It is the pace you could hold a conversation through, even if you would not really want to talk the whole time. People often pin it to roughly 65 to 75 percent of your maximum heart rate, and that can be a useful guide, but the honest version is that the exact number moves around by person and by how you measure it, so I lead with the talk test and treat heart rate as the backup. If you can speak in full sentences with a little effort, you are in the zone. If you are clipping your words, you have drifted out of it.
There is a more precise definition. The real physiological line is your first lactate threshold, the effort just below where lactate starts to accumulate faster than your body clears it. Measuring that properly takes testing, and dialing your training to it is a performance technique I would put at the advanced end of the work scale, not something you need to start. For the floor, the talk test plus a rough sense of your heart rate gets you there.
The most common mistake, by far, is drifting too hard. It feels productive to push, so people creep the pace up until they are somewhere above the zone. When you do that, the work still has value, but it is a different dose with a higher recovery cost, and it is no longer doing the specific Zone 2 job. The low intensity is not a compromise here. It is the entire point of the session.
Why I coach it, and why you will keep doing it
Here is the reason I care about Zone 2 that you will not find in most articles. It is the exercise people will actually do.
For a lot of adults, Zone 2 is the first real step up from the "just take a walk" culture into legitimate, structured exercise, and it is a big step. It raises your heart rate and builds real cardiovascular capacity, but it stays gentle on the joints, it does not wreck your next day, and it does not demand a recovery budget you do not have. That combination is why people stick with it. A program you quit is a program that failed, and the quiet advantage of low-intensity aerobic work is that it is sustainable enough to become a habit instead of a phase.
And it lasts. You do not age out of Zone 2. Find a modality your body tolerates and you can keep doing it for decades, which makes it one of the few pieces of a training program that can genuinely run for the rest of your life. For a lot of my middle-aged clients, and for me, that modality is the bike. Cycling gives you real aerobic work without loading the spine or pounding the joints, so you can keep doing it at fifty and at seventy. That is not a lesser choice made around a limitation. It is constraint-first thinking, finding the modality that builds the base without paying a structural price. Walking on an incline, the rower, the elliptical, and, for people without joint or back issues, running all do the job. Pick the one you will still be doing in twenty years.
How much, honestly
My coaching target is three to four sessions of 45-plus minutes a week, on top of your daily walks. That is my preference, built from practice, and I own it as mine. It is more than the minimum, and it is deliberately more, because I would rather you carry a little extra aerobic base than run it too lean.
But I know not everyone can or will do that, and I would rather you hit a real floor than bounce off an ideal. So here is the floor the data actually supports. In a large prospective study, people doing about ninety minutes a week of moderate activity, roughly fifteen minutes a day, had about a fourteen percent lower risk of dying over the follow-up and around three more years of life expectancy compared with people who were inactive, and every extra fifteen minutes a day trimmed the risk a little further. That study looked at moderate exercise broadly, not at Zone 2 by name, and it is observational, so I read it as a moderate signal rather than proof. But the message is clear enough to act on: the floor that moves the needle is low, and reachable, and doing something beats doing nothing by a wide margin. Start at the floor you can keep, and build toward my target if and when it fits your life.
Where my conviction comes from, and where it runs ahead
I should be honest about where my strong opinion on this comes from, because it runs a little ahead of the longevity trial data, and I would rather tell you that than hide it.
A lot of my conviction traces to the work of Inigo San-Millán. In his published research comparing professional endurance athletes, moderately active people, and people with metabolic syndrome, the fitter the person, the more fat they burned at a given effort and the lower their blood lactate ran, which are markers of a flexible, mitochondrially rich metabolism. Mitochondria are the little engines inside your cells, and building more of them, and better ones, is a big part of what sustained aerobic work is doing under the hood. As an endurance cyclist, I have spent years watching that same principle play out, in the sport and in my own body, and it gives me a strong opinion. I am telling you plainly that the opinion is built on mechanism and experience, and that neither of those is a randomized trial.
What the outcome data does support is the target, not the exact method. In a very large group of adults given treadmill fitness tests, higher cardiorespiratory fitness tracked with lower all-cause mortality, with no upper limit of benefit found, and the size of that association rivaled or beat classic risk factors like smoking and diabetes. That is observational, so it is not proof that raising your fitness by any one method adds years. What it tells me is that the aerobic engine is genuinely worth building, and Zone 2 is the most sustainable way I know to build it and, more importantly, to keep it.
The Honest Take. The mechanism is compelling and the fitness-to-mortality link is real, but the specific claim that this exact zone is the optimal longevity dose is not something the trials have proven. I hold that position on mechanism, on San-Millán's applied work, and on my own years on the bike, and I own it as mine, ahead of the hard data. Here is the part I will defend hardest, though, and it is a different point: Zone 2 done alone, without lifting, is the genuinely oversold idea in this space. Aerobic base is essential. So is strength. One is your combustion engine and the other is your electric motor, and a powertrain missing either one is a worse machine. You need both, and neither substitutes for the other.
The fasted lever, the primer version
One small lever worth knowing at this level: you can do your low-intensity aerobic work fasted, typically first thing in the morning before you have eaten, and it nudges your body toward being more fat-adapted.
In a controlled study, people who trained fasted for six weeks increased the intensity at which they burned fat best, ramped up the enzymes their muscles use to oxidize fat, and blunted the drop in blood sugar that can hit during a fasted session, more than people who trained fed. The practical translation, and this next part is my read rather than the study's finding, is that becoming more fat-adapted makes you a little less hostage to the carbohydrates from your last meal. You are not running purely on the sugar you just ate, so you are steadier, and often less hungry, between meals. That study was small, short, and done in young men, so I hold it lightly, but the direction fits what I have felt for years.
That is the primer version, and it is enough for the floor. The athlete's version, and the bigger reasons to care about fueling around training, belong to the competitive section, and I take them up there.
How this ties into the rest
Zone 2 is the combustion engine, the sustained, long-range power that runs on fat. The electric motor is the explosive side, your heavy lifting and your one hard interval session, instant torque in short bursts that runs on stored carbs. They are two components of one hybrid powertrain, not two machines you choose between, laid out in Our Hybrid Powertrain, with the electric half detailed in The Minimum Effective Dose of Strength Training. Below both of them sits your daily movement and the walk after your biggest meal, the base beneath the base. And it reaches into the other pillars, too. The metabolic flexibility Zone 2 builds is the same quality your Meals work is chasing from the food side, which is why the two reinforce each other. And because the whole thing only works if you actually keep doing it, this is as much a Mind question, sustainability and recovery, as a Movement one. Floors first. Build the base you can hold for life, then earn the ceiling on top of it.
One caution, placed lightly. Zone 2 itself is the gentle on-ramp, which is a big part of why I like it. But if you have heart disease, chest pain, unexplained shortness of breath, dizziness, or fainting, treat that as a reason to respect even the base and get cleared by your physician before you proceed or ever consider pushing into harder intensities.

Highest evidence grade in this article: C · Moderate. Each claim below is graded on its own; a high grade for one does not carry to the others.
- Cardiorespiratory fitness and mortality: C · Moderate. A very large retrospective cohort found fitness inversely associated with all-cause mortality, with no upper limit of benefit; strong and consistent, but observational, so it caps at C even with a mortality endpoint.
- The minimum effective dose: C · Moderate. A large prospective cohort linked about ninety minutes a week of moderate activity to lower mortality and longer life expectancy; observational, and about moderate activity broadly rather than Zone 2 specifically.
- The metabolic-flexibility mechanism: D · Emerging. A cross-sectional physiology study showing greater fat oxidation and lower lactate in fitter people; mechanistic and correlational, and the leap to a longevity benefit is my own read, not the study's finding.
- Fasted training and fat adaptation: C · Moderate. A small controlled trial found fasted endurance training raised fat-oxidation capacity and blunted the exercise blood-glucose drop more than fed training; caps at C as a short, surrogate-endpoint trial, and the sample was small, young, and male, so I hold it toward the softer end.
- My coaching structure. The three-to-four-sessions-of-45-plus-minutes target, leading with the talk test, choosing a modality you can keep for decades, and pairing Zone 2 with lifting rather than trading one for the other are my coaching judgments, built on the evidence above and on years of practice and my own training. None is an independently proven longevity dose. I present the divergence, that this exact zone is the optimal dose and that Zone 2 alone is oversold, as mine, not as a finding.
