Our Hybrid Powertrain

Your body is a hybrid, a combustion engine and an electric motor merged into one powertrain, and a long, capable life needs both built and both fed.

Your body runs like a hybrid car: a combustion engine and an electric motor, inextricably merged into one powertrain. The combustion engine is your aerobic base, slow, steady, huge range, running mostly on fat, your big fuel tank. The electric motor is your strength work and your hard intervals, instant torque in short bursts, running on a small battery of stored carbs that drains fast. You need the whole powertrain, not half of it. Build a big tank, keep a strong battery, spend it wisely, and build the machine itself with protein.

The first thing I want to take off the table is the oldest fight in the gym, cardio people versus weights people, like you have to pick a tribe and defend it. You don't. Your body is a hybrid, and I mean that in the exact way a modern hybrid car is a hybrid. It has two power sources built into one drivetrain, a combustion engine and an electric motor, inextricably merged, and it uses each for what it does best.

You already know how the electric side feels, even if you have never thought about it this way. It is the launch. Put your foot down in a Tesla and the instant shove into your seat, that torque with no wind-up, is the electric motor. That is your strength work and your hard intervals: explosive, powerful, immediate. And you know the other half of that truth too. The battery drains faster than the fuel tank. You cannot drive across the country on a launch. The electric motor is a small, ferocious battery, quick to empty and quick to recharge, and it runs on stored carbohydrate, your glycogen. Spend it wisely and it is the best thing on the car. Try to run the whole day on it and you are stranded.

The combustion engine is the other half. Slow, steady, unglamorous, and built for range. It is your aerobic base, the Zone 2 work, and it runs mostly on fat, which is a huge, dense, long-lasting fuel tank. It does not shove you into your seat. It just goes, and goes, and goes. That is why "combustion" fits the aerobic side even though the word sounds like an explosion: in a hybrid it is the range, not the launch.

That fuel split is real physiology, not just a metaphor I liked. Exercise scientists describe a crossover: after endurance training, low-intensity work runs mainly on fat, and as the intensity climbs, your muscles shift toward burning carbohydrate. Fat for the cruise, carbs for the surge. The naming is mine, but the underlying switch is well described.

So the whole picture is simple. Build a good-sized fuel tank, which is your aerobic base. Keep a strong battery, which is your strength and power. Spend the battery wisely, because it is small and it drains fast. And build the machine itself, the muscle, with protein, because fat and carbs are what you run the powertrain on, and protein is what you build it from. Run on half a powertrain and you are half a car. That is the whole pillar.

And the goal here is not a peak. It is not the leanest photo or the biggest single lift or the fastest time, held for one fragile season and then lost. The goal is a body that stays strong and capable for decades. Durability beats peak for almost everyone, and durability is built, not chased.

One more thing before the how, because it sets the whole tone. A lot of the loud voices in this space will tell you to do all of it or you may as well not bother, and then hand you a schedule that only works if you have no job, no kids, and no other life. That is not me. I am not here to berate you into guilt. I am here to help you find the balance to give this to yourself, on the real calendar you actually have. So read the floor below as the thing that wins most of the result, and read everything above it as optional, earned, and yours to schedule.

The base: the part that wins most of the result

Like the Meals pillar, this one is a base you hold and a ceiling you earn. The base is unglamorous and it is where almost all of the payoff lives. Notice, as we go, that the base already uses both sides of the powertrain: it builds the tank and it keeps the battery charged.

Stay out of the chair. Before any workout counts, the substrate is just daily movement. The body evolved for near-constant low-level activity, and the chair is the real aberration. The movement you get outside of structured training adds up to more than people think, and it tracks with metabolic health on its own. So stand up, move around, take the stairs. This is the combustion engine idling all day, sipping fat, and it costs you no gym time at all.

Walk after your biggest meal. This is the single highest-return habit I give a new client, and I want to be clear about how to think about it: no measurement, no target, no number to hit. It is not a workout you log. It is just movement you add to your day, at the moment your body most wants it. Walking uses the big muscles in your legs, and working muscle pulls sugar out of your blood without much fuss, so a short, unhurried walk after eating can blunt the rise in blood sugar that follows a meal and nudges you toward recovery. That is the why. The how is simply: go for a walk.

Here is how that fits a real workday, because most of my clients are busy executives, not people with open afternoons. Take one call a day on your feet. Make it a call where you are mostly listening anyway, and take it on a walk, around the block, around the office, up and down a couple flights of stairs. Or walk the meeting itself with the colleague you were going to sit across a table from. You did not add a task to your day. You moved a task you already had outside and put it in motion.

Lift. This is where you build and charge the electric motor. Resistance training is the primary physical intervention in my practice, and for a middle-aged adult I rate it among the highest-leverage things you can do for a long, capable life. Muscle is the closest thing the body has to a longevity organ, and it is also the machine itself, the part you build with protein and then run on fuel. Building and holding it does far more than change how you look: it is where you clear much of the glucose after a meal, it supports your day-to-day metabolism, it protects your bones, and greater strength tracks with living longer even after accounting for cardio fitness, with greater muscle mass pointing the same way. This is the non-negotiable. Two to four sessions a week is my default for most people, a coaching template I adjust to training history, recovery, and schedule, not a universal law.

Zone 2, the aerobic base. This is the combustion engine, and it is the tank you spend years filling. Zone 2 is sustained aerobic effort at a pace you could hold a conversation through, even if you would not really want to. People often pin it to roughly 65 to 75 percent of max heart rate, and that can be a useful guide, but the honest version is that the exact number varies by person and by how you measure it, so I lean on the talk test and heart-rate trends rather than one universal cutoff. It is co-primary with lifting, not a bolt-on. It builds the aerobic base, and the mitochondria, the little power plants inside your cells, that any harder work later sits on. Higher intensities build fitness too; the case for this zone is that it is the dose you can accumulate the most of, week after week, at the lowest cost to recovery. My default is three to four sessions of 30 minutes or more, on top of your daily walks, and like everything here that is a coaching template, not a law. Cycling, the elliptical, or walking on an incline all count, pick what your body tolerates and what you will actually keep doing. For middle-aged clients I default to cycling, because it is gentle on the lower back and the joints and you can keep doing it for decades. The most common mistake is drifting too hard. When you push past this zone the work still has real value, it is simply a different dose with a higher recovery cost, and it is no longer doing the specific Zone 2 job. Staying sustainable is the point of this particular session.

That base, held consistently, is most of the result. Everything below this line is the part you add once the base is steady.

The ceiling: the flex you earn

One harder session a week, for the top end. This is the electric motor at full launch, and it drains the battery fast, so you spend it once and spend it well. Your cardiorespiratory fitness, the thing a VO2max test estimates, is one of the strongest markers that track with how long you live, and in the large treadmill-fitness data the association kept improving even at the high end. That is an observational association, not proof that more is limitlessly better. You do not need much to move it. One higher-intensity session a week does the job. A classic is the 4 by 4: after a warm-up, four rounds of four hard minutes at around 90 to 95 percent of your max heart rate, a hard but controlled effort you could not hold much longer, with three to four minutes of light recovery between, then a cool-down, which lands somewhere around 35 to 45 minutes once the warm-up and cool-down are counted. Once a week is my default, and more than twice usually just costs recovery without a matching return, which is the opposite of durable. One honest caution: this is not where you start if you have been sedentary, and if you have heart disease, chest pain, unexplained shortness of breath, dizziness, or fainting, build the base first and get cleared by your doctor before you push this hard.

The rest of the add-ons. Mobility, accessory work, conditioning, and heavier low-rep lifting when your joints and your goals support it. Rep ranges are tools, not religion: heavier and lower-rep when the joints and the goal allow, higher-rep and harder-effort styles when they do not. My friend and mentor Jay Campbell's PMF method, positive muscle failure, taking a working set to controlled failure, is one of those tools I reach for, especially for older athletes. The goal of every working set stays the same, the best stimulus you can get at the lowest cost to your joints.

Life is a constraint too

Here is the part the optimization crowd skips, and it is the part that decides whether any of this actually happens. You have a job, a family, other things you love, and a finite number of hours. Movement has to fit into that life, not replace it.

So make the time for yourself, and then do not obsess over it. Treat a missed session exactly the way I treat a missed meal target over in the kitchen: one miss is not a crime. Admit it, address it, get back on the plan, and move on without the guilt spiral, because the guilt spiral is what actually ends programs, not the missed Tuesday. Consistency over weeks and months is what builds the engine. A perfect week you cannot repeat is worth less than a good-enough week you run forever.

And stop framing this as time stolen from the people you love. Some of the best movement is movement you share. Walk with your spouse after dinner. Ride or hike with a friend. Lift with someone who keeps you honest. Do the thing with the people instead of choosing between the thing and the people. That is not a compromise, it is the version that lasts.

I learned this one at home. I invited my wife Catherine into the gym with me one day, and she had never touched a weight before. That turned into a months-long stretch where the gym was our time together, her learning the lifts and me glad for the company. Once she knew her way around, she moved to a schedule that fit her own life better, which is exactly how it should go. But we had that season together, and it pulled our two wellness journeys onto the same path, where they have stayed.

I get the same thing from one of my oldest friends, who lives across the country now. It used to be that we would meet at a bar, have a few beers, and then go find a great steak. Now we meet at a gym, get in a real workout, and then go find that steak, and honestly it always feels best earned, maybe the dessert too. We have even started collecting tee shirts from some of the best gyms around the country, hunting down the workout wherever we happen to land. The steak is still there. We just put a workout, and time together, on the same day as it.

Training around your body

A different kind of constraint is physical. If you carry an old injury or a cranky joint, the answer is not to quit and it is not to push through and pay for it. It is to design around it on purpose. Every movement gets filtered through your specific limits first, and a smart program offers layers: the main movement with whatever tweak it needs, a joint-friendly variant for the days the main one is not happening, and a fallback for a flare. A program built around your constraints is not a lesser program. It is a more sophisticated one.

I know this one in my body, not just on paper. I rebuilt my whole training life around a serious back injury, and the rules above are the rules that let me ski, lift heavy, and ride long distances today. The honest take

Two camps, cardio and weights, are each holding half of the truth. The whole truth is one hybrid powertrain, a combustion engine and an electric motor, inextricably merged, with a base that wins most of the result and a ceiling you earn only after the base is steady. Build the tank, keep the battery, spend it wisely, build the machine with protein. You do not need more intervals, a perfect week, or a voice making you feel behind. You need consistency you can keep, and enough balance that the rest of your life survives the plan. Build the base, hold it on the real calendar you have, and let the clever stuff wait its turn. Evidence

Highest evidence grade in this article: C · Moderate. Each claim below is graded on its own; a high grade for one does not carry to the others.

  • Greater muscular strength tracks with lower all-cause mortality after adjustment for cardiorespiratory fitness (Ruiz et al. 2008), and greater muscle mass tracks with lower mortality in older adults (Srikanthan and Karlamangla 2014): C · Moderate. Observational cohort evidence, which caps it at C; the strength association was adjusted for fitness, the muscle-mass association was not, so I do not claim both stand independent of fitness.
  • Higher treadmill-estimated cardiorespiratory fitness tracks with lower long-term mortality, in a dose-response across a very large clinical cohort (Mandsager et al. 2018): C · Moderate. Observational, so capped at C; fitness was estimated from treadmill performance rather than measured directly, reverse causation is a real limitation, and the dose-response does not prove that more exercise is limitlessly safe.
  • Fuel use crosses over from fat to carbohydrate as exercise intensity rises, with low-intensity work in trained people running mainly on fat (Brooks and Mercier 1994): C · Moderate. A conceptual review synthesizing acute substrate-oxidation studies, which are surrogate measures rather than hard outcomes, so it caps at C. The gas-and-electric naming is mine; the crossover itself is the established physiology.
  • A short walk after eating lowers the acute rise in blood sugar that follows a meal, and does so more than the same exercise taken before eating (Engeroff et al. 2023, meta-analysis of crossover RCTs): C · Moderate. Randomized but small, short-term, and on an acute glucose surrogate rather than a hard outcome, so capped at C.
